14 kilometres of Sydney streets, one Heartbreak Hill and 80,000 other runners. City to Surf is one of the biggest fun runs in the world, and the last 6 weeks of running training before race day are what make or break your result. Here is how to build up smart, stay injury free and get to Bondi feeling strong.
Why the Last 6 Weeks Matter Most
Sydney City to Surf is a 14 kilometre course from the city out to Bondi, famous for Heartbreak Hill and the buzz of tens of thousands of runners hitting the road together. The base training you have already done matters, but the last 6 weeks are where your running preparation genuinely peaks or falls apart.
Progressive overload, a proper long run each week, a tempo run or interval training session, targeted running injury prevention and a smart taper are the difference between crossing the line strong and limping the last 3 km. This is not marathon training, but the principles that make marathon training work absolutely apply to a City to Surf prep too.
Your Week by Week 6 Week Prep
- Week 6: Long run 10 km at easy pace. 1 tempo run 20 to 25 minutes. 1 easy 5 km. 1 optional cross training day. Focus on building volume before speed.
- Week 5: Long run 12 km at easy pace. 1 fartlek or interval training session. 1 easy 5 km. This is your first week over race distance.
- Week 4: Long run 13 km with the last 3 km on hills (train the Heartbreak Hill demand). 1 tempo run. 1 easy 5 km. Add strength work for running injury prevention.
- Week 3: Long run 14 to 15 km at easy pace. 1 interval training session at race pace. 1 easy 5 to 6 km. Do not miss recovery runs.
- Week 2: Long run 12 km with race pace surges. 1 tempo run 25 minutes. 1 easy 4 to 5 km. Start tapering the total weekly load slightly.
- Race week (Week 1 / taper): Long run 8 km at easy pace early in the week. 1 short easy 3 to 4 km with 4 to 6 strides. Rest the day before. Race day.
Common Mistakes in the Last 6 Weeks
- Adding too much running volume too quickly in the last 4 weeks and ending up with shin splints or runners knee
- Skipping the long run because "I have already run 14 km before"
- Ignoring hills entirely then meeting Heartbreak Hill fresh on race day
- Doing every session hard. Easy runs need to actually be easy.
- Neglecting strength and mobility work for running injury prevention
- Skipping the taper. The taper is where fitness sharpens into race day performance.
- Trying new shoes, gels or race pace strategies for the first time on race day

What You Should Not Do
- Cram a marathon training block into 6 weeks. City to Surf preparation is different and simpler.
- Wear brand new shoes on race day. Break them in during Week 3 or 4 at the latest.
- Skip the long run each week. It is the single most important session for a 14 km race.
- Ignore Heartbreak Hill. Build hill sessions in from Week 4 onwards.
- Do every session at race pace. Easy runs build the aerobic base.
- Push through sharp pain from shin splints, runners knee or achilles niggles. Get them assessed early.
- Try new nutrition strategies on race morning.
⚠️ When to seek urgent care
- Sharp, focal pain on the shin bone (possible stress fracture)
- Chest pain, dizziness or unusual shortness of breath during training
- A pop or snap in the calf, hamstring or Achilles
- Pain that wakes you at night regularly
- Rapid swelling in a joint following a run
